- Set your rower settings: Set the damper (the device on the side of the flywheel that controls the drag – and resistance – of your rower) – and set it between 3 and 5.
- Set your pace: Set the mode you are exercising at to do a 3 minute warm up at a pace of 2:30 for 500 meters. After the warmup, row for 6 minutes at a pace of 2.15 per 500 meters.
- Stretch! At the 10 minute mark – stop, stand up, and either stretch, or if you want to increase your overall workout, do walking lunges. Do this for 1 minute.
- 2nd Period of Rowing: Row at a pace of 2:15 per 500 meters for another 6 minutes.
- Cool Down: Row as a relaxed pace of 2:30 per 500 meters for the last 2 minutes.
